How much protein do I need in menopause has two credible answers rather than one, and the gap between them matters. What both agree on is that the official minimum was never designed for this.
Coffee at twenty to eight, standing up, and half a banana eaten on the way to the car because the other half had gone brown.
Lunch was a sandwich at the desk at ten past two, which counts. And then a proper dinner at half seven, chicken and vegetables, the meal you would describe if a doctor asked what you eat.
On paper that day looks reasonable. What it actually contains, in the part that matters here, is almost nothing until two in the afternoon and then most of it at once in the evening.
The short answer: the official recommended intake for adults is 0.8 grams of protein per kilogram of body weight a day, and that figure is a minimum designed to prevent deficiency rather than an optimum for maintaining muscle in your fifties.¹² For older adults, the National Council on Aging cites around 1.0 to 1.2 grams per kilogram.² Stanford Lifestyle Medicine goes further for the over fifties, at 1.2 to 1.6 grams per kilogram, on the basis of anabolic resistance, meaning ageing muscle responds less to the same amount of protein.¹ Both sources agree on the practical shape: roughly 20 to 30 grams at each meal rather than most of it at dinner.¹²

How much protein do I need in menopause, and why are there two numbers?
Because the two numbers are answering two different questions.
The 0.8 grams per kilogram figure is a population recommendation built to prevent deficiency. It is the amount below which measurable problems start, and it was never framed as the amount at which a fifty-four-year-old best holds on to muscle. Reading it as a target rather than a floor is the most common mistake in this whole subject.
The higher figures come from a different question: what does ageing muscle need in order to respond at all. Stanford Lifestyle Medicine describes anabolic resistance, a reduced muscle response to the same amount of protein, and recommends 1.2 to 1.6 grams per kilogram for adults over fifty on that basis.¹ The National Council on Aging, citing the National Resource Center on Nutrition and Aging, gives about 1.0 to 1.2 grams per kilogram for older adults.²
Those two ranges overlap at the bottom and diverge at the top, which is worth saying plainly rather than averaging into a single confident number. For a woman of 70 kilograms, 0.8 is about 56 grams a day, 1.2 is about 84, and 1.6 is about 112. That is a wide spread and the honest position is that the floor is agreed and the ceiling is contested.
Why the distribution matters as much as the total
Because a threshold has to be crossed at each meal, not once across the day.
This is the part that changed how I read my own week. Stanford describes a study comparing muscle protein synthesis in men of around 22 and men of around 71 after 20 grams and 40 grams of protein. The younger men showed no meaningful difference between the two portions. The older men’s muscle was unresponsive to 20 grams and needed 40.¹
If that is the shape of the mechanism, then a day of nothing, nothing, and then a large dinner is not the same as a day of three moderate amounts, even if the totals are identical. Two of those meals fell below the threshold and produced very little.
Which is exactly the shape of most professional women’s weekdays. Breakfast is caffeine. Lunch is a sandwich eaten while reading. Dinner is the only meal treated as a meal. The total might not be far off. The distribution is doing almost nothing for the first two thirds of the day.
The practical target both sources land on is 20 to 30 grams per meal, with the National Council on Aging adding 10 to 20 grams at snacks.¹² Stanford frames it as roughly 0.4 grams per kilogram per meal, which for a 75 kilogram woman is about 30 grams three times a day.¹
What the research found
The muscle loss underneath all of this is not in dispute. The National Institutes of Health puts it at roughly 3 to 5 per cent of muscle mass per decade from around age 30, and its aging researchers are unambiguous that resistance training is required, not optional, because it is the thing that builds strength.³ Protein is the material. Loading is the instruction.
The limitation: two credible sources give two different targets, 1.0 to 1.2 against 1.2 to 1.6, and I am not going to hide that behind an average.¹² The anabolic resistance study Stanford cites compared young and older men, not women in the menopause transition, and much of the underlying research on protein and ageing has the same gap in it. There is also very little here that is specifically about menopause as opposed to ageing. What is well supported is the direction: more than the minimum, spread across the day, alongside resistance work. The precise number is a judgement, and a bigger one if you have kidney disease, in which case it is a conversation with a clinician rather than an article.

Only one row of that actually changes what you buy, which is why this is a cheaper adjustment than it sounds. Strength falls faster than muscle mass over these years, for reasons of its own, and the skeleton is running its own timetable across the same window.
What to change first
Fix breakfast. Leave everything else alone.
It is the meal with the largest gap between what it currently contains and what it could contain for no extra time, and it is the one that sets up the following six hours. Eggs, Greek yoghurt, cottage cheese, leftovers from the night before eaten cold and without ceremony. Somewhere near 20 to 30 grams.¹²
Do not start by counting the whole day. Counting a whole day of food is a project, and projects started at seven in the morning by tired women in September have a poor completion rate. Counting one meal is a two minute exercise you do once, learn, and stop doing.
The second thing, and both sources are direct about it, is that protein without resistance training does considerably less.¹³ The NIH aging researchers put strength training at the centre, listing push-ups, squats and lifting weights.³ Twice a week, heavy enough that the last repetition is genuinely hard. Walking is worth having and it is not this.
If the tiredness is the main thing you are trying to shift, be honest that this is a slow lever. It works on muscle and strength over months, not on how Tuesday feels.

The per-meal-distribution finding is not a single-lab result. A separate, long-running programme at Purdue has tested the same question in older adults directly.
Wayne W. Campbell, PhD (Faculty · Scholar · ResearchGate), Professor of Nutrition Science at Purdue University, has run controlled feeding trials on protein intake and muscle outcomes in older adults for more than two decades, consistently finding that intake above the 0.8 g/kg minimum better preserves muscle function with age.
A McMaster lab focused on the anabolic-resistance mechanism and a Purdue programme testing intake directly in older adults, converging on the same practical range.
Protein is the material. Loading is the instruction.
Questions worth having an answer to
Is 1.6 g per kilogram not a lot of protein?
It is a great deal more than most women eat and it sits at the top of a contested range.¹ The safer reading of the evidence is to treat 1.0 to 1.2 as well supported for older adults and anything above it as a judgement to make with a clinician, particularly if you have kidney disease.²
Do I need protein powder?
Not necessarily. The per-meal targets are reachable with eggs, dairy, fish, meat, beans and pulses. Powder is a convenience for meals that are otherwise not going to get there, most often breakfast, rather than a requirement.
Does this help with weight?
That is a different question with a longer answer. What the sources here address is muscle maintenance and strength, not weight. What the scale is doing over these years has its own explanation.
Is any of this specific to menopause?
Less than the internet suggests. Most of this literature is about ageing rather than about menopause specifically, which is a real gap. The transition overlaps with the decades in which muscle loss accelerates, which is why it arrives in the same conversation.
The one move
Tomorrow, put 20 to 30 grams of protein into breakfast and change nothing else about the day. Two eggs, a large Greek yoghurt, or last night’s dinner eaten cold. Do it for a week before deciding anything.
